Squats vs. Lunges: Key Differences and Uses

Squats use a bilateral stance while lunges place the legs in a split stance and usually ask more of balance and coordination. Both train multi-joint lower-body patterns, and either or both can fit a program depending on skill, comfort, and purpose.

Shared movement patterns

Squats and lunges both involve coordinated bending and straightening at the hips, knees, and ankles. Both can train the quadriceps, gluteals, adductors, lower legs, and trunk, and both can be performed with bodyweight or external resistance.

Neither exercise is a complete lower-body program by itself. Their value depends on how the variation, range, load, and total routine fit the person doing them.

Bilateral versus split stance

In a typical squat, the feet begin roughly beside each other and both legs contribute from a bilateral stance. In a lunge or split squat, one foot is in front of the other. That split stance changes the base of support and how the task is shared.

A lunge usually includes a step into or out of the position. A split squat keeps the feet planted for the set. This distinction matters for learning: someone may control a stationary split squat before feeling ready to decelerate a forward lunge.

The rear leg still contributes in a lunge or split squat. These are not purely single-leg exercises, and they should not be interpreted as precise measures of side-to-side strength.

Balance and coordination

Squats generally provide a wider, more symmetrical base. That can make a chair squat or supported bodyweight squat an approachable place to learn lower-body resistance exercise.

Lunges add stance and stepping demands. Forward, reverse, and lateral lunges each move the body differently, while stance length influences balance and joint positions. Holding a stable support or starting with a split squat can reduce the balance challenge without invalidating the exercise.

If balance is the limiting factor, the leg muscles may never receive the intended challenge. Choose support and range so the movement remains trainable rather than wobbly.

Muscles in context

Both patterns involve the knee and hip extensors. Squats distribute the task across a bilateral stance, while lunges can place more of the demand on the front leg depending on step direction, stance, and technique. The trunk helps organize posture in both.

It is not accurate to say lunges “isolate” the glutes or that squats work only the quadriceps. Muscle contribution changes across variations, and surface sensations are not a complete measure of training effect.

A systematic review and meta-analysis examined knee motion during loaded deep-flexion tasks in healthy knees and found consistent kinematic patterns across squatting, lunging, and kneeling. That finding concerns how the knee moved beyond 120 degrees of flexion. It does not show that the exercises have identical training effects, that one is safer, or that everyone should use deep flexion.

When to use each

Choose a squat when you want to:

  • train a bilateral lower-body pattern;
  • use a chair or stable target;
  • emphasize a symmetrical base of support;
  • add load in a format you already control.

Choose a lunge or split squat when you want to:

  • practice a split stance;
  • challenge balance and coordination in a different way;
  • train each stance side intentionally;
  • add variety without requiring a heavier bilateral squat.

Comfort and skill matter more than forcing a category. A person can use squats without lunges, lunges without squats, or supported versions of both.

Combining squats and lunges

A simple session might place the more familiar movement first and the newer movement second. For example, perform two comfortable sets of chair squats, rest, then one easy set of supported reverse lunges or split squats per side. Keep the total small enough that later repetitions remain stable.

You can also alternate emphasis across sessions rather than doing both every time. The American College of Sports Medicine's 2026 summary recommends training all major muscle groups at least two days per week and choosing a routine that fits your comfort level and goals; it does not require a specific squat-to-lunge ratio.

Progress the exercise that matches your goal. That could mean making the squat deeper, making the split stance steadier, adding a repetition, or adding light resistance. Change one feature at a time.
