Single-Leg Strength for Soccer: Control Before Load

Soccer repeatedly asks one leg to accept or produce force, but single-leg training should begin with stable, repeatable movement. Balance and strength overlap without being the same quality, and support can help train the intended muscles.

Soccer's repeated single-leg demands

Running alternates ground contacts from one leg to the other. Kicking places the player over a support leg. Braking, cutting, reaching, and landing can temporarily emphasize one side even though the whole body remains involved. Single-leg and split-stance exercises give players a controlled setting in which to practice side-specific force and position.

They are not automatically “more soccer-specific” than bilateral exercises. A gym repetition removes the ball, opponent, decision, and unpredictable timing. Bilateral squats may offer accessible loading, while split-stance work adds a different balance and coordination problem. Many programs can use both.

Balance and strength are related, not identical

In a true single-leg movement, wobbling can end the set before the leg muscles receive the intended resistance. That may be useful when balance is the target, but it is less useful when instability prevents any consistent strength work. Holding a rack, rail, or wall lightly can let the player load the leg through a repeatable range.

A 2026 meta-analysis found that the multi-component FIFA 11+ warm-up produced small-to-moderate group improvements in dynamic balance, change-of-direction speed, and vertical-jump height compared with conventional warm-ups. The studies varied, and the program included more than single-leg strength exercises. Those findings do not show that one exercise caused every result or that any movement guarantees an outcome.

Split squats

Set the feet in a comfortable staggered stance and lower mostly straight down while both feet remain settled. The front leg can take more of the work, but the rear leg still contributes. Use a small range and a support if that produces better control.

Progress by making the range more consistent, adding a pause, or adding modest resistance. Elevating either foot changes the task and is an option rather than a required next step.

Reverse lunges

A reverse lunge adds a step back before returning to the start. Many players find it easier to control than a forward lunge because the front foot stays planted, but individual responses differ. Begin with a short step and a shallow range.

If the step creates uncertainty, return to a stationary split squat. Movement quality is not improved by insisting on a traveling version before the player can own the positions.

Step-ups

Use a stable box or step low enough that the working foot stays fully supported and the player can rise without jumping off the trailing leg. Stand under control, then lower deliberately. A hand support can reduce balance noise.

Higher boxes are not automatically better. Increasing height changes hip, knee, and ankle positions and may encourage pushing from the floor or twisting to finish. Choose a height that preserves the intended task.

Single-leg squat progressions

A single-leg squat can be scaled without starting with a full unsupported pistol squat:

  1. Shift more weight to one side during a supported bilateral squat.
  2. Use a kickstand stance, with the other foot providing light assistance.
  3. Lower to a high chair on one leg while holding a stable support.
  4. Gradually adjust assistance or chair height if control remains consistent.

These are examples, not a mandatory ladder. A split squat or step-up may remain the better training choice for a player whose goal does not require an unsupported deep single-leg squat.

Control before load

Look for a settled foot, a comfortable knee path, a controlled trunk, and similar repetitions before adding resistance. Compare sides without assuming they must look perfectly identical; prior skill, mobility, and normal individual differences affect each stance.

The systematic review of combined training in soccer found varied programs and mixed strength-and-power adaptations, with volume, intensity, rest, fitness level, and nutrition influencing the training context. The ACSM's 2026 summary likewise emphasizes progressive, individualized resistance training. Together, those points favor a manageable plan over chasing complexity.

Loaded single-leg work and separate high-impact drills should match experience, supervision, schedule, and recovery. They should complement soccer practice, not leave the player too fatigued to move well on the field. No single-leg exercise supports a guaranteed speed or injury-risk outcome.
