Squats for Soccer Players: Choosing the Right Variation
Soccer teams use squat patterns because they offer a scalable way to train lower-body force production and control. The useful variation is the one that fits the player's goal, technique, equipment, coaching, and broader training context.
Why teams use squat patterns
Squats let a player practice producing force while the hips, knees, and ankles bend and straighten together. Coaches can change the load, range, tempo, stance, and equipment without abandoning the basic pattern. That makes the squat a flexible training tool for building lower-body capacity.
It is not a replica of sprinting, cutting, or kicking. A 2026 network meta-analysis of football training trials ranked strength training highly for several jump, sprint, squat-strength, and agility outcomes, but it grouped many programs and populations. It does not establish that every player needs the same squat or that a squat by itself creates a soccer outcome.
Bodyweight squat
The bodyweight squat is useful for learning a stable stance, coordinated descent, comfortable depth, and smooth stand. It can also suit a light session, warm-up, or return to a familiar pattern when heavy loading would not fit the week.
Bodyweight does not automatically mean easy. Range, tempo, pauses, repetitions, and fatigue change the demand. Stop a set while repetitions remain controlled rather than turning a basic movement into an endurance test by default.
Goblet squat
A goblet squat holds a dumbbell or kettlebell close to the chest. It is one way to add resistance without setting up a barbell. The amount a player can comfortably hold may become the practical limit, which can still suit a session built around controlled practice.
Use a load that allows consistent foot contact, range, and speed. The implement should be secure, and the player should be able to start and finish the set without an awkward lift from the floor.
Front- and back-squat context
Front and back squats allow substantial external loading, but each brings setup, rack, bracing, mobility, and equipment demands. Neither is mandatory for soccer. A variation can be valuable when the player has the technique, coaching, and training history to use it and when it serves a clear purpose in the program.
A 2025 systematic review comparing squat and hip-thrust training in sub-elite athletes reported task-specific findings: pooled squat training favored vertical-jump improvement, while neither exercise showed a clear effect in the analyzed short-sprint or change-of-direction measures. Different outcomes can respond differently, so barbell numbers should not be treated as a direct match-performance score.
Split squat
A split squat uses a staggered stance and emphasizes one side while the rear leg still contributes. It offers a different balance and coordination demand from a bilateral squat and can make side-to-side practice easier to organize.
Start with a stance and depth the player can control. A support is legitimate when balance would otherwise hide the intended leg-strength challenge. Progress range or resistance only after both sides show repeatable movement.
Pause and tempo squats
A pause adds time in a chosen position; a tempo squat deliberately controls part of the repetition. Both can make a lighter load demanding and give a player time to notice balance, depth, and position. They are programming tools, not universally superior techniques.
Slower work can also create fatigue and soreness. Keep the dose proportionate to the rest of training, especially near field sessions that require freshness and speed.
Jump squat
A jump squat changes the task from controlled strength work to rapid force production and landing. It can be performed with bodyweight or, for appropriately prepared athletes, external load. Jump quality matters more than collecting contacts after height and landing control decline.
Because jump squats are high impact, they require space, a suitable surface, landing skill, and an appropriate dose. Adding load increases the need for coaching and careful exercise selection. A jump squat does not guarantee a faster sprint or higher match jump.
Choose the variation before deciding its place in the plan
The American College of Sports Medicine's 2026 resistance-training summary emphasizes consistency, individualization, and progressive programs rather than one required tool. In soccer, first decide what the variation is meant to practice: a familiar bodyweight pattern, added external resistance, a split stance, or a fast takeoff and landing.
A coach can then weigh that choice against the current training phase and the work already on the player's schedule.
