How Deep Should You Squat? A Practical Guide to Range
The right squat depth is the range you can control for the variation and load you are using. Deeper and shallower squats create different joint and muscular demands, so depth should progress with comfort and consistency rather than serve as a universal score.
There is no universal depth
A good squat does not have one required stopping point. For one person and variation, comfortable depth may place the hips above the knees. Another person may control a much deeper position. Both can be legitimate training ranges.
Depth changes the task. It alters joint angles, balance, and the relative effort required from different muscle groups. That makes it a programming choice, not a moral judgment about mobility or effort.
Pain is not a depth target to push through. If a position hurts, makes you feel unwell, or cannot be controlled, stop and use a shorter range or different variation.
Mobility and control set today's range
The ankles, knees, and hips all move during a squat. Available motion at one area can change what happens elsewhere, while limb proportions and stance influence the overall shape. You also need enough balance and coordination to reverse direction without collapsing or bouncing.
Mobility alone does not decide depth. A passive position you can reach while holding support may be deeper than a range you can control during repeated squats. Use the range that lets the whole movement remain organized, then reassess over time.
Shallow versus deeper squats
Shallower squats can be useful for learning, rebuilding confidence, working around a temporary range limitation, or managing fatigue. Deeper squats can expose the hips, knees, and ankles to larger joint excursions and may change which muscles face the greatest relative demand.
The evidence should be read carefully. In a ten-week trial of 17 men, both full- and half-squat groups increased knee-extensor muscle volume; the full-squat group had greater increases in measured adductor and gluteus maximus volume. That small study does not make full squats universally superior, and it did not show significant hamstring growth in either group.
A laboratory study of ten strength-trained women found that greater depth increased knee-extensor relative muscular effort, while both depth and barbell load affected hip-extensor effort. This explains why changing depth can change a set even when the repetition count stays the same. It does not prescribe one depth for every goal.
Loaded and bodyweight depth are different contexts
Adding a barbell or dumbbell changes balance and external demand. A depth that feels calm without load may not yet be appropriate under a challenging weight. Likewise, holding a light counterbalance in front can sometimes make an unweighted squat feel steadier.
Treat each variation as its own skill. Establish control at an easy load, then adjust one variable at a time. Do not use bodyweight depth as proof that you should immediately use the same range with a heavy barbell.
A systematic review of healthy-knee studies found consistent knee-motion patterns across loaded deep-flexion tasks such as squatting, lunging, and kneeling, particularly beyond 120 degrees of knee flexion. Its focus was kinematics, not pain, long-term safety, or the best training depth. It therefore helps describe what the knee does in deep flexion but cannot decide an individual's exercise prescription.
A practical depth test
Use this sequence with a chair or adjustable target:
- Choose a height at which you can lower slowly and stand without momentum.
- Keep the whole foot settled and let the hips, knees, and ankles bend together.
- Pause briefly at the target without dropping onto it.
- Stand and check whether the repetition remained comfortable and balanced.
- If several repetitions are consistent, test a slightly lower target on another set or session.
Stop lowering the target when control changes noticeably, the feet shift, the torso position becomes forced, or the range is uncomfortable. That boundary is useful feedback. It can change with practice, fatigue, variation, and day-to-day readiness.
